Managing body weight, body composition, and physical energy relies on the simple formula of energy balance: energy in versus energy out. To manage your intake, you must understand your body’s daily energy burn rate. Your Total Daily Energy Expenditure (TDEE) represents the total amount of energy your body expends in 24 hours. The baseline of this expenditure is your Basal Metabolic Rate (BMR).
BMR accounts for approximately 60% to 75% of your daily calorie burn. It measures the energy cost of maintaining basic physiological processes at complete rest, such as maintaining body temperature, circulating blood, cell division, and keeping internal organs functioning. Factors that influence BMR include age (metabolism slows down with age due to muscle mass reduction), gender (males generally have more lean muscle tissue, which burns more calories than fat), weight, height, and overall body composition.
The Mifflin-St Jeor Equation: Clinical Gold Standard
Our calorie calculator implements the Mifflin-St Jeor Equation to estimate BMR. Published in 1990 in the American Journal of Clinical Nutrition, this equation replaced the older Harris-Benedict formula because of its superior accuracy for modern body weights.
The math behind the Mifflin-St Jeor formula requires metric units (weight in kilograms, height in centimeters) and age in years.
- Men: BMR = (10 × weight in kg) + (6.25 × height in cm) - (5 × age in years) + 5
- Women: BMR = (10 × weight in kg) + (6.25 × height in cm) - (5 × age in years) - 161
Once BMR is calculated, we multiply it by a Physical Activity Level (PAL) multiplier to establish your active energy requirement (TDEE):
- Sedentary (1.2): Desk job with little to no purposeful physical exercise.
- Lightly Active (1.375): Light walking or exercise 1 to 3 times per week.
- Moderately Active (1.55): Active movement or structured training 3 to 5 times per week.
- Very Active (1.725): Demanding training or heavy physical sports 6 to 7 times per week.
- Extra Active (1.9): Severe physical athletic training, two-a-days, or double intense labor.
Applying Calorie Calculations to Your Fitness Goals
Once your TDEE maintenance baseline is calculated, you can adjust your calorie targets based on your goals. For weight loss (cutting), a calorie deficit of 15% to 20% (about 500 kcal per day) is recommended to target body fat loss while preserving muscle tissue. For muscle gain (bulking), a modest surplus of 10% (about 300 to 500 kcal per day) provides the body with the necessary energy to build new tissue without unnecessary fat deposition. For maintenance, you eat at your TDEE level.
Macronutrient distribution is also important: Protein supports tissue recovery and muscle synthesis (4 kcal per gram); Carbohydrates provide glycogen stores for physical energy (4 kcal per gram); and Fats regulate hormone synthesis and cellular support (9 kcal per gram). Adjusting these ratios allows you to optimize your nutrition plan.
Understanding Metabolic Adaptation and Weight Plateaus
When you maintain a caloric deficit over an extended period, your body undergoes a process called metabolic adaptation (sometimes referred to as adaptive thermogenesis). This is an evolutionary survival mechanism where your basal metabolic rate (BMR) declines slightly to conserve energy. To combat these measurement discrepancies, prioritize preparing meals at home, use a digital food scale to weigh ingredients in their raw state, and focus on long-term trends rather than daily calorie adjustments.
Why Daily Scale Weight Fluctuations Can Be Misleading
